How much can your FTP improve in 3, 6, or 12 months?

The honest answer is a percentage, not a watt number, because the same 30 W means something completely different at 160 W than at 320 W. Here are realistic ranges over three, six, and twelve months by training history, and how to judge whether a claimed gain is plausible.

Ask how much FTP you can gain in six months and you will get a watt number back — usually someone else's. It is the wrong unit. The same 30 W is a transformative season for one rider and a rounding error for another.

The short version

Over six consistent months: roughly 15–35% if you are new to structured training, 7–18% if you ride regularly without much structure, 3–9% if you have trained consistently for a few seasons, and 1–5% if you are experienced and near your ceiling. The further you are from your potential, the faster it moves — which is why any single watt figure quoted for everyone is meaningless.

Why the answer is a percentage, not a watt number

Take a 30 W gain over a season. For a rider who started at 160 W, that is nearly 19% — a genuinely large change that will be obvious on every climb. For a rider at 320 W, the same 30 W is under 10%, and would be an exceptional year requiring near-perfect consistency. Identical watts, completely different achievements.

This is why headline claims like “add 30 watts in eight weeks” are close to information-free. They are usually true for someone, and that someone is almost always a beginner, where the number is least impressive as a percentage and easiest to achieve.

Percentages also travel better across riders of different sizes. If you want the power-to-weight version of the same question — how long it takes to add a full 1 W/kg rather than how much you gain in a fixed window — that is the inverse framing, and it lives on how long it takes to gain 1 W/kg.

Realistic ranges over 3, 6, and 12 months

These are coaching estimates, not population averages — we are not aware of a dataset of amateur FTP change by training history that would support anything more precise. They assume consistent training across the whole period, not a good month followed by two ragged ones, and the ranges are wide because individual response genuinely varies.

Turned into watts with the FTP calculator: a rider starting at 180 W in their first structured year might reasonably reach 215–270 W after twelve months. A rider starting at 290 W after several seasons is looking at something closer to 305–335 W over the same period, and would be right to be pleased with it.

Note that the gains are front-loaded within each window as well as across levels. Most of a beginner's twelve-month improvement typically arrives in the first six months, which is why the 6- and 12-month columns are closer together than you might expect.

Treat the three-month column with particular caution. For anyone past their first year, a gain that small is close to the noise between two tests, so a flat three-month result is not evidence that your training is failing. Twelve months is the shortest window over which a trained rider can really judge a training approach.

A rider sitting at a modest W/kg who has never trained systematically is a long way below their own potential, and can move faster than the bands here suggest. Someone at the same W/kg after five consistent seasons cannot.

What these ranges assume

They assume you actually train across the period: several rides a week, most weeks, with a sensible split between easy and hard. They are not a prediction of what happens if you train hard for six weeks and then stop.

They also assume you are not already close to your ceiling. An experienced rider who trains excellently for a year and gains three percent has not done anything wrong — that is what the top of the curve looks like, and it is the normal outcome of a good season rather than a disappointing one.

They also assume nothing structural is in the way. If your FTP has been flat despite consistent training, the constraint is usually not that you have reached your ceiling — it is more often load that stopped rising, an intensity distribution that collapsed into one moderate zone, or fatigue you never cleared. When to be skeptical of an FTP promise

A few signals that a claimed improvement is not what it appears to be:

  • A single watt figure quoted for everyone. Without a starting point, the number cannot mean anything.
  • Gains measured across a protocol change. A ramp-test FTP and a 20-minute-test FTP are not comparable, and switching between them can manufacture a double-digit “improvement” overnight.
  • A first test that was badly paced. Many riders under-perform their true threshold on their first attempt simply through inexperience. Some of the famous first-season jump is learning to test, not fitness.
  • Very short windows. Real threshold adaptation takes weeks. An eight-week claim in an experienced rider is usually measurement noise, freshness, or a new power meter.
  • No mention of consistency. The dominant variable in every range above is how many weeks you actually trained.

The corollary matters too: if your own gains look small next to something you read online, check whether you are comparing like with like before concluding your training is failing.
