Zone 2 by power or heart rate: which should you use?

Power controls what you are doing; heart rate reports what it is costing you. Most of the confusion about Zone 2 comes from expecting one number to do both jobs. Here is how to use each, what a normal drifting heart rate looks like, and what it means when the two disagree.

You set out to ride Zone 2. Forty minutes in, the watts are exactly where they should be and your heart rate has climbed ten beats above where it started. One of the two numbers is telling you something useful, and it is worth knowing which.

The short version

Use power to set Zone 2 and heart rate to check it. Power responds instantly and does not drift, which makes it the better control of what you are actually doing. Heart rate reports what that effort is costing you today, which power cannot know. When they disagree on an easy ride, the heart rate usually wins — the purpose of the session is to be easy, not to hit a number.

Power and heart rate do two different jobs

Most arguments about which metric is “better” dissolve once you notice they are not measuring the same thing.

Power is an output. It is the work you are putting into the pedals, right now, in watts. It changes the instant you change your effort, it is unaffected by how you slept, and 200 W today is exactly the same mechanical work as 200 W last month. That makes it excellent for controlling a session — for holding a defined intensity and repeating it reliably.

Heart rate is a response. It is your body's reaction to that work, filtered through fatigue, temperature, hydration, sleep, stress, caffeine, and whatever else is going on. That variability is often treated as a flaw. It is the entire value: heart rate is the only one of the two that can tell you today's ride is costing more than it should.

Zone 2 is conventionally 56–75% of FTP; the cycling power zone calculator turns that into your actual watt range. But the range is a starting point, not the objective. The objective is an aerobic effort you could sustain and repeat, and heart rate is how you verify you achieved it.

Why heart rate moves when your effort has not

Three effects explain most of what you see.

Lag. Heart rate takes roughly 30 seconds to a couple of minutes to settle after a change in effort. On a rolling road, or in the first ten minutes of any ride, it is chasing a target it has not reached yet. This is the main reason heart rate is poor at controlling intervals and fine for steady endurance riding — the shorter and more variable the effort, the more useless the lag makes it.

Cardiac drift. Over a long ride, fluid loss reduces plasma volume slightly, core temperature rises, and the heart compensates by beating more often to deliver the same output. Heart rate climbs while power stays flat. This is normal physiology on any long endurance ride, not evidence that you rode too hard.

Everything else. Heat is the big one — the same watts indoors in a warm room with poor airflow can cost noticeably more beats than outdoors in the cold. Then dehydration, accumulated training fatigue, short sleep, caffeine, illness, altitude, and ordinary life stress. None of these change the work you are doing. All of them change what it costs.

What normal drift looks like on a Zone 2 ride

A rough guide for a steady endurance ride at genuinely easy power:

  • A few beats over two hours — normal. Expected, even. Nothing to act on.
  • Five to ten beats over three or more hours — normal on a long ride, particularly in heat. Drink more and carry on.
  • Ten to fifteen beats within the first hour — the effort was probably too hard from the start, or heat and hydration are the limiter. Ease off rather than defending the watt target.
  • Heart rate high from the very first ten minutes— this is not drift. It usually means you arrived tired, and the day's ride should be shorter or easier than planned.

A useful habit is to compare the first and second halves of a steady ride at the same power. A modest rise is fine; a large one means the ride was harder than the number suggested. That is precisely the failure mode behind easy rides that leave you exhausted.

What to do when the two disagree

The disagreement is information, not a malfunction. Which number to follow depends on which direction it goes.

Power says Zone 2, heart rate is unusually high. Follow the heart rate and reduce the power. Something is making today's easy ride expensive — fatigue, heat, sleep debt, stress, or an illness arriving. Riding the prescribed watts anyway converts a recovery ride into a moderate one, which is the single most common way easy days stop working. On a genuinely easy day, there is no cost to riding 20 W softer and real cost to not doing so.

Heart rate says Zone 2, power is unusually low. On a single ride, this is normal fatigue: your body is working at its usual easy cost and producing less for it. On an easy day that is completely fine — the physiological dose is what matters, so let the watts be what they are. If it persists for weeks while you are otherwise recovered, the more likely explanation is that your FTP setting has drifted rather than that you have lost fitness, and it may be time to revisit the number.

They disagree on a hard day. Here power wins. Interval targets should be set and judged in watts, because heart rate lags too much to control a five-minute effort and will under-read at the start of every repetition. Use heart rate afterwards to ask whether the session cost more than it should have.

Riding Zone 2 without a power meter

Entirely workable, and endurance riding is the best possible place to be without one — precision matters least at the intensity you are meant to be able to hold for hours.

Use heart rate plus the talk test: you should be able to speak in full sentences, and your breathing should stay comfortable and rhythmic. If you are dropping into short phrases, you have left Zone 2. The talk test is unglamorous but it is genuinely robust, and it automatically accounts for heat and fatigue in a way a fixed watt target does not.

One thing to get right: your heart rate zones need to come from a cycling-specific maximum rather than a generic age formula, or every zone boundary is wrong by an unknown amount — the subject of which max heart rate to use for cycling zones.
